7 Simple Exercises to Strengthen Your Knees and Reduce Joint Pain
Knee pain is one of the most common issues we see at Woolwich Physiotherapy. Whether it comes on slowly over time or starts after an injury, sore or stiff knees can make everyday activities feel harder than they should. Walking stairs, getting up from a chair, kneeling in the garden, going for a run, or playing sports can all become uncomfortable when the knees are not moving or functioning well.
The good news is that in many cases, improving strength and mobility around the knee can significantly reduce pain and improve how you move.

1. Straight Leg Raises
This exercise helps strengthen the quadriceps, which play an important role in supporting the knee joint.
How to do it:
- Lie flat on your back with one knee bent and the other leg straight
- Tighten the front of your thigh
- Slowly lift the straight leg about 12 inches off the floor
- Hold for 3 to 5 seconds
- Lower slowly
Repeat 10 to 15 times on each side.
2. Glute Bridges
Strong hips and glutes reduce stress on the knees and improve alignment while walking, climbing stairs, and exercising.
How to do it:
- Lie on your back with knees bent
- Feet flat on the floor hip-width apart
- Press through your heels and lift your hips upward
- Pause at the top
- Slowly lower back down
Repeat 10 to 15 times.
3. Sit-to-Stands
This movement builds functional strength that carries over into everyday life.
How to do it:
- Sit in a chair with feet flat on the floor
- Stand up slowly without using your hands if possible
- Sit back down with control
Repeat 8 to 12 times.
4. Step-Ups
Step-ups strengthen the muscles that stabilize the knee while also improving balance.
How to do it:
- Use a bottom stair or low platform
- Step up with one foot
- Bring the other foot up
- Step back down slowly
Repeat 10 times each side.
5. Calf Raises
Strong calves support lower leg stability and help with walking and balance.
How to do it:
- Stand holding onto a counter or chair
- Rise onto your toes
- Hold briefly
- Lower slowly
Repeat 15 times.
6. Side-Lying Leg Raises
This targets the hip muscles that help control knee alignment.
How to do it:
- Lie on one side with legs stacked
- Lift the top leg upward slowly
- Lower with control
Repeat 10 to 15 times each side.
7. Gentle Heel Slides
Heel slides are excellent for improving knee mobility and reducing stiffness.
How to do it:
- Lie on your back
- Slowly slide your heel toward your hips
- Bend your knee as far as comfortable
- Slide back out straight
Repeat 10 to 15 times.
